CROSS-TRAINING SESSION

An athletic cross-training session designed to improve acceleration, power and strength.
The acceleration portion of the workout mimics actions of sprinters while starting a race. The sprinters start exercise begins with a sprinters stance; one leg back and the other forward as if doing mountain climbers. Stand up bringing the rear forward and up to a high-knee position. The starting drills begin with the sprinters stance and are conducted by taking explosive steps out of the stance for five meters.
The power and strength period consist of two sub-periods. The first period consists of sets of single exercises; upright row, barbell squat and bench. Once these sets are completed; two rounds of a four exercise circuit are conducted. Fifteen seconds rest should be taken between each exercise and round while completing the circuits. Use light weights while conducting the curls and upright row during the circuit training.
The workout is completed with a flexibility period.

General Conditioning Workouts

The general conditioning sessions are intended to introduce motor skills necessary to effectively conduct the jumping and running workouts presented in the training program. Coupling core conditioning, flexibility, jumping rope and plyometrics, these sessions are not intended to be endurance sessions, but will work the cardiovascular system.

MILITARY CROSS-TRAINING: Calisthenics Plus a Conditioning Hike


This workout was modeled after physical training sessions common in the armed forces special operations community. Cardiovascular and muscular endurance are perquisites for these service members being that everything they carry on a mission, they carry on their backs. Marine infantry units complete twenty-five mile marches in under eight hours wearing forty pound packs and carrying their weapons.
This Flab-to-Fit workout will be somewhat less intense but will still develop core and leg strength as well as stamina using a combination of calisthenics and a conditioning hike.

CROSS-TRAINING WORKOUT

This cross-training session includes a general warm-up, two core strengthening periods, a circuit-training period, a calisthenics period and stretching.


The intent of the circuit training period is to introduce a circuit involving running mixed with strength-building exercises, maximizing a stamina impact. The calisthenics are designed to build strength and endurance. This first core period focuses on core stability with a plank and bridge circuit. This period is conducted as a circuit with no rest between exercises. The second core period is aimed at developing abdominal strength with several sets of abdominal crunches.

CROSS-TRAINING WORKOUT FOR BEGINNERS

This cross-training session is divided into four parts; warm-up, calisthenics, running and cool down.


The calisthenics portion includes five separate supersets, each including push-ups plus one other exercise. Complete each superset three times before moving on to the next superset. There is no rest between exercises and thirty seconds rest between sets.
The running portion includes four sets of fifteen meter strides with sixty seconds rest between each. Strides are run which are slower than sprints but faster than jogging, somewhere about fifty percent of maximum speed.

The Basic Cardiovascular and Muscular Endurance Circuit

This circuit is designed to improve cardiovascular and muscular endurance by exercising hard at eight stations with a slow one hundred meter (100m) jog used as recovery between stations. Each round is 1/2 mile in length.


This workout is designed to last forty-five to sixty minutes including a warm-up and cool down period. Well-conditioned participants should strive to complete three rounds of this circuit.

TRAINING FOR ENDURANCE & STRENGTH

The goal of circuit training is to develop strength and endurance through a systematic program involving various stations where exercises are performed. These exercises should be performed in a vigorous manner for a short period of time before moving on to the next station and different exercise.


This circuit is designed to improve cardiovascular and muscular endurance by exercising hard at eight stations with a slow one hundred meter (100m) jog used as recovery between stations. Each round is 1/2 mile in length. During inclement weather, this circuit can be conducted indoors by substituting running-in-place or jumping rope for the 100m jog.

A military-style cross-training session designed to improve speed and muscular endurance.


The muscular endurance portion of the session is a calisthenics circuit. Vigorously conduct the exercise for the allotted time, rest for 25 seconds, then move on to the next exercise. Complete to rounds of the circuit. As your conditioning level increases, so will the time for the exercise while the rest period will remain constant.

Equipment-free circuits can be completed regardless of the location where conducted. These are commonly used by member of the armed forces; Marines and Sailors can conduct these workouts on the deck of a ship. Not having a gym or place to train is no longer a valid excuse!

A cross-training session designed to increase explosiveness as well as cardiovascular and muscular endurance.
Several plyometrics exercises will develop explosiveness using different jumping drills. Each jump should be a best-effort attempt, so rest 30 seconds between jumps.

CROSS-TRAINING SESSION

The ultimate cross-training session with multiple activities; calisthenics, running and swimming combined in a single workout.
Aim for you best effort during the calisthenics portion by doing the maximum amount of pull-ups in a single try and completing as many crunches as possible in 2 minutes.
The 3-mile run should be conducted in a controlled manner. Time is not a factor in this endurance activity.
Likewise, the swim in not intended to be a timed event. Prior to the cool-down, do 2 sets of treading water in a relaxed fashion.
